9 Pantry Foods You Should Be Eating for Weight Loss, According to Dietitians

Usually, people fall within a range. It is possible to be in good health while carrying a few extra pounds; however, excess weight—especially in the abdomen—can have negative implications. Losing weight is complex, and people have different motivations and methods for success. One practical place to begin is by taking inventory of your pantry. The foods you keep on hand can shape habits that support your goals. Prioritizing pantry staples rich in fiber, healthy fats, and protein can help promote fullness and support sustainable weight management. Read on to see what nine pantry items you should be eating if weight loss is your goal.
1. Pistachios
Small but mighty, pistachios are a versatile and nutrient-dense pantry staple that can aid in achieving a healthy weight. About 50 kernels (1 ounce nuts without shells) contains 162 calories, 3 grams fiber, 6 grams protein and 13 grams fat (90% which is unsaturated). 'Their high content of fiber, protein and healthy fats contributes to prolonged satiety,' says Caroline Thomason, RDN. Satiety is the feeling of being full and satisfied and able to stop eating. Use pistachios for an added crunch and burst of flavor on salads, grain bowls, yogurt or roasted vegetables—or enjoy them on their own.
2. Nutritional Yeast
Rich in B vitamins and low in calories, nutritional yeast can be added to plant-based meals to boost their nutrition. Its cheesy flavor lends itself as a dairy cheese replacement, reducing calories, sodium and saturated fat. A 2-tablespoon serving provides 40 calories, 3 grams carbohydrate, 2 grams fiber and 5 grams protein. It is also low in sodium (only 20 milligrams in that same serving). Add nutritional yeast to steamed vegetables, whole-grain side dishes or air-popped popcorn for a satisfying flavor.
3. Tuna
Canned tuna is low in calories and packed with lean protein. While amounts vary based on brands, canned tuna is a natural source of omega-3 fatty acids. One 3-ounce can of tuna provides about 21 grams of protein and 1 gram of fat. Thomason says, 'Tuna's omega-3s may support fat metabolism and reduce inflammation, both important for a long-term healthy weight.' She suggests skipping the mayo and making a Mediterranean-inspired tuna salad using olive oil, feta cheese and herbs.
4. Whole-Wheat Pasta
On busy nights when you need to throw together a filling meal, whole-wheat pasta can be a great ingredient to have on hand. Thomason says, 'Whole-wheat pasta contains more fiber and protein than regular pasta, which slows digestion and helps stabilize blood sugar, two things that can reduce cravings later.' Research shows that higher-fiber diets are consistently linked to lower body weight and better appetite regulation, she adds. If you're not used to eating whole-wheat pasta, don't worry—swapping it is an easy transition. To get acclimated to the chewier texture, Thomason recommends trying a cold pasta salad with roasted vegetables. You can also enjoy whole-wheat pasta with marinara sauce or kale pesto or mixed into your favorite soups.
5. Tea
Consuming sugar-sweetened beverages like soda regularly is associated with negative health outcomes such as weight gain and type 2 diabetes. Simply swapping your sugary beverages for unsweetened, zero-calorie choices like tea is a great way to stay hydrated while supporting your weight-loss goals. Tea flavors are plentiful, and some varieties may provide added healthy compounds like antioxidants. Brew a batch of your favorite flavor and keep it in the refrigerator for a refreshing drink.
6. Canned Artichokes
Drain, rinse and chop canned artichoke hearts for a fiber-filled, nutrient-dense addition to salads, egg or tofu scrambles, dips, wraps and sandwiches. Canned artichoke hearts provide 5 grams per ½ cup. Some of the fiber in artichokes is inulin, a prebiotic fiber; this type of fiber feeds good bacteria. Having enough good bacteria in your gut may assist in metabolism, weight management and reducing inflammation.
7. Chia Seeds
Chia seeds are an impressive source of dietary fiber, plant-based protein, antioxidants, omega‐3 fatty acids, vitamins and minerals. 'Chia seeds are a powerhouse of fiber, with about 10 grams in just 2 tablespoons. That is 35% of your daily needs in one small scoop. Plus, when combined with liquid, they expand in your stomach and help you feel fuller for longer. Chia's mix of fiber, protein and healthy fats makes it ideal for weight-friendly meals and snacks,' says Thomason. Enjoy chia seeds in chia pudding, mixed into yogurt and tossed into egg scrambles, veggie side dishes or grain bowls. Once opened, it's best to store them in the refrigerator to maximize their shelf life.
8. Beans
Lauren Harris-Pincus, M.S., RDN, recommends canned beans, such as black, kidney, white, garbanzo and pinto, as an easy and affordable way to increase your intake of plant-based protein, fiber and potassium. She says, 'One study showed that adults who consume 1.7 to 2 servings of beans and/or chickpeas per day had significantly lower body mass index (BMI), decreased body weight and smaller waist sizes compared to the non-bean and/or chickpea consumers.'
Pincus shares a pro tip for using beans: 'For a fabulous fiber- and protein-rich snack that packs a nutritional double whammy, roasting ½ cup drained and rinsed canned chickpeas provides 5 grams of fiber, or 20% of the Daily Value, making it an excellent source. It also brings 6 grams of plant-based protein for a filling, blood sugar–stabilizing nosh. Add any type of bean to salads or soups; try subbing lentils into tacos, Bolognese or Sloppy Joes,' she says.
9. Popcorn
Snacking is a great opportunity for increasing your energy and nutrient intake; however, many shelf-stable pantry snack foods are high in fat, sodium and sugar and low in fiber, vitamins and minerals. But popcorn is a great addition to your snack repertoire, as it's low in calories and contains fiber and protein. Pop it yourself and flavor it at home for a delicious and satisfying snack. For example, this lime-Parmesan popcorn contains 4 grams of protein and 3 grams of fiber for only 113 calories in a 2-cup serving.

New research suggests that an African heritage diet may offer similar advantages. Plant Based News summarized a study published in April in the journal Nature Medicine that indicated swapping Western foods for a traditional Northern Tanzanian diet — rich in green vegetables, legumes, fermented foods, and whole grains — could demonstrate positive impacts in a short time. Researchers assessed 23 men living in rural areas who typically adhered to a diet reflective of the Kilimanjaro region and who switched to a Western diet for a two-week period; 22 men living in urban areas who typically consumed a Western diet and switched to a traditional Kilimanjaro diet for the same period; and 22 men who typically followed a Western diet and added Mbege — a fermented banana and millet drink — for one week. These participants kept food diaries, and the research team took blood samples at the start of the study, two weeks in, and four weeks after it ended. The results indicated that switching to the traditional diet resulted in improved immune system function and "promoted the release of anti-inflammatory biomarkers, suggesting a potential reduction in [non-communicable disease] risk," according to a breakdown from News Medical. Meanwhile, switching to a Western diet "[upregulated] inflammatory biomarkers, resulting in chronic inflammation," and weakened immune responses. Those who added Mbege to their Western diet, however, saw metabolic and immune improvements relative to those who didn't. The trial adds to a growing body of research exploring the potential health benefits of plant-based diets. A 2022 study from Stanford University comparing identical twins, for example, found that plant-based diets were associated with lower insulin levels, reduced body weight, and lower levels of low-density lipoprotein cholesterol. A study from the National Institutes of Health suggested that obtaining the majority of dietary fats from plant sources, such as nuts, grains, and vegetables, could significantly lower heart disease-related mortality. Notably, plant-based diets can also provide a climate benefit. Cutting back on animal agriculture can lower the release of heat-trapping methane into the atmosphere and reduce the potential for water contamination. Meanwhile, investing in sustainable plant farming — including best practices for drought- and flood-resilience — can support biodiversity and soil health while strengthening global food systems that can be compromised by extreme weather. In a press release, corresponding author Quirijn de Mast noted, "Our study highlights the benefits of these traditional food products for inflammation and metabolic processes in the body. RDs say the trick to weight loss after 50 is replacing old habits with newer, more effective loss can feel like an uphill battle at any age. But if you're over 50, you may have noticed it's become a bit trickier. And it's not just your imagination. "As we age, muscle mass naturally declines, which lowers your resting metabolic rate, meaning your body burns fewer calories at rest,' says Jamie Lee McIntyre, M.S., RDN. However, that's not the only reason it's harder to shed pounds after 50. Hormonal shifts, difficulty sleeping and new medications can also make weight loss more challenging. Beyond the changes that come with aging, some everyday habits could quietly be making the process even harder. Yet, many of these practices may feel so normal, they might not seem like obstacles at all. So, we asked dietitians to share the top under-the-radar habits that interfere with weight loss after age 50. Read on to learn the surprising behaviors that could be holding you back and, more importantly, what you can do to move forward. 1. Skipping Strength Training If you're all about cardio but rarely hit the weights, you're missing out on a critical component of weight loss, especially later in life. 'Prioritizing strength training can help preserve muscle, boost metabolism and support sustainable weight management after 50,' says Whitney Stuart, M.S., RDN. Why? Muscle is a calorie-burning machine. Yet, as we age, muscle mass naturally declines. So, if you're not actively working to rebuild or maintain it, your metabolism can slow down. Strength training helps combat this by building muscle, which helps you burn more calories even when you're not exercising. In fact, studies show that resistance exercises like lifting weights or bodyweight activities can help preserve and even increase muscle mass as we age, laying the foundation for a leaner and healthier body. Unfortunately, many of us may shy away from strength training, either out of fear of injury or simply because we haven't heard how important it is. Or maybe you think you need a gym membership or just don't know where to get started. No problem, says Lauren Harris-Pincus, M.S., RDN. 'Simple body work like push ups, planks and squats are easily done at home with no equipment and will help to strengthen large muscle groups as well as build core strength,' she says. 2. Following Fad Diets Fad diets often promise quick results. Yet, they rarely provide the sustainable solutions necessary for managing weight. While that can be an issue at any age, it can be especially problematic after 50 for several reasons. For starters, many trendy diets are restrictive, often cutting out entire food groups or dramatically reducing calories. While you may see the numbers on the scale dip temporarily, this approach can backfire by slowing your metabolism even further. To complicate matters, many calorie-cutting diets are also low in protein. 'Eating a low-protein, low-calorie diet specifically can backfire by further reducing muscle mass and slowing metabolism even more,' says Stuart. 'Without enough protein, the body may break down muscle for energy, which makes it harder to maintain a healthy weight long term.' As tempting as it may seem to jump on the latest weight loss craze, skip it. You'll have far greater success with a balanced eating plan that includes plenty of lean protein, fruits, vegetables and healthy fats. 3. Neglecting Sleep Sleep is often overlooked when it comes to weight loss, but poor sleep can silently hinder your efforts. The reason? After 50, sleep patterns can naturally become more erratic due to lifestyle changes, stress or hormonal shifts., That doesn't just cause sleepless nights and daytime drowsiness. Sleep deprivation also disrupts hunger-regulating hormones like leptin and ghrelin. This imbalance can lead to increased cravings, particularly for high-calorie foods. That's not all. Research has also found that people who don't get enough sleep tend to consume fewer fruits and vegetables, yet eat more fast food, fat and sugar, making them even more likely to gain weight. It can be helpful to know that some age-related changes in sleep patterns are normal, such as going to sleep earlier at night and waking up earlier in the morning. However, sleep shouldn't become so elusive that you can't regularly get the seven to nine hours your body needs. If you're having difficulty getting enough sleep, talk to your health care provider, who can help you determine the reason and find strategies to help you get the rest you need. 4. Sticking with the Same Eating Habits With age, our energy needs naturally begin to decline. So, if you're eating the same way you always have, you might start to gain weight, even if the foods you eat are healthy. Maybe you've always finished what's on your plate or snacked while watching TV. While that might have worked just fine in the past, after age 50, these habits can start to work against you. 'Mindless snacking, especially in the evening, can sabotage weight loss efforts,' says Lisa R. Young, Ph.D., RDN. 'Many people eat out of boredom or habit while watching TV, often choosing calorie-dense foods without realizing how much they're consuming. These extra, unaccounted-for calories can add up quickly.' If that sounds familiar, take time to sit down at the table to eat without distractions. This will help you focus on enjoying your food and pay attention to your body's hunger and fullness signals, which may help you eat less. 5. Forgetting to Drink Up Hydration plays a key role in digestion, metabolism and overall satiety. Yet, as you age, your sense of thirst diminishes. As a result, many older people don't drink nearly enough fluids. This can make it harder to meet your hydration needs without conscious effort and may even lead to dehydration. In addition, dehydration can mimic hunger, prompting you to eat more at meals or snack more frequently. Because dehydration can also slow your body's metabolic processes, it can make it harder to burn calories efficiently. The fix? Aim for at least eight glasses of water a day. For even better weight loss results, try to drink a big glass of water before meals. This simple, effective strategy may help you feel full faster and prevent overeating.
