Burn fat and build muscle like an elite bodybuilder with 2 simple rules

If you want to get shredded, take it from one of the top bodybuilders since Arnold Schwarzenegger: heavy weights and plenty of protein are the simple rules for success.
Chris Bumstead has dominated the Classic Physique category at the legendary Mr. Olympia competition since 2019, clinching the first place spot every year until his retirement in 2024 — the most wins in the category's history.
Unlike some pro bodybuilding divisions which reward extreme amounts of muscle mass, Classic Physique prioritizes proportions and symmetry. Winners in the category exemplify a more graceful, balanced athleticism compared to stereotypical images of bodybuilders as massive and musclebound.
For Bumstead, finding that balance includes looking ahead to long-term health, including mobility, to stay functional as well as jacked.
"Building and maintaining muscle isn't just about aesthetics, it plays a huge role in longevity, overall health, and keeping your metabolism strong," Bumstead told Business Insider in an interview about his supplement brand, RAW nutrition.
Whether you want to step onstage or just get in better shape for a longer, healthier life, the game plan is the same.
"As we age, maintaining muscle becomes even more critical, and that comes down to two simple things: eating enough protein and lifting weights regularly," he said.
Build more muscle by lifting heavy
Lifting weights is an essential part of building muscle, and a key factor is choosing the right amount of weight, and reps, for your goals.
Bumstead said he uses a simple strategy to pack on muscle, separating his training in phases over the year with distinct priorities. First, he builds a foundation of strength by lifting heavy weights for one phase of his training. Then for the next cycle of workouts, he switches to lighter weight, but more reps, which helps maximize muscle tension for better gains.
"The idea is that, if I can get stronger in a lower-volume phase, I'll be able to handle heavier weight when I return to higher volume, which helps with growth," he said.
The length of a training cycle can vary, typically lasting between four weeks and up to 12.
Whatever weight you choose, and however many reps and sets you do, training intensity is what matters most for muscle growth. That means consistently working close to the limit of what your muscles can handle to prompt them to grow back bigger and stronger.
The key is to add weight or reps over time, a concept called progressive overload.
As for the exercises, Bumstead recommends compound exercises like presses, rows, squats, and deadlifts, rather than complicated workout routines.
"There are so many training styles and flashy techniques that people end up overthinking it. But in reality, you can make great progress by sticking to the basics," he said.
Burn fat by changing portion sizes, not reinventing your diet
Diet is key to fuel muscle and burn fat, especially if you want your muscles to be visible.
Bumstead said he aims to eat mostly whole foods instead of packaged meals, to support good digestive health and to stop himself from snacking when he's on a strict diet.
Typically, he has eggs and a smoothie for breakfast. For lunch, a combination of rice and a protein source like ground turkey. He often has two dinners, more of the same, such as potatoes, veggies, and fish.
As his body goals change, Bumstead changes the size of his portions — but the type of food he eats stays the same.
In his "bulking phase" — months where he is actively putting on size and muscle — Bumstead said he would eat as many as 6,000 calories a day. In his "cutting phase," he would drop to as low as 1,300 calories a day to shed as much fat as possible.
He does use supplements, including a protein shake or two per day, to make it easier to get enough protein, an essential nutrient for support muscle growth and recovery, and to keep up a strong metabolism.
His biggest diet tip: don't guesstimate what you eat. Tracking your food is a crucial strategy to make sure you're eating the right number of calories to burn fat or gain muscle.
"A lot of people think they're eating healthy or staying low calorie but are confused when they don't see results. The truth is, if you're not tracking, it's really hard to know what you're actually doing," Bumstead said.
If Bumstead has learned one thing from pro bodybuilding, it's the importance of finding a healthy diet that fits with your routine. That way, tracking your macros will feel like an exciting step toward meeting your goals instead of a chore.
"That mindset of being intentional with what you put into your body can benefit anyone, not just competitors," he said.

Behold the bag that has a chokehold on mom TikTok: the Yeti Camino 35 Carryall Tote Bag. The waterproof tote bag, made by Texas-based outdoor recreation products company Yeti, has been all over MomTok. Parents are taking videos touting it as the sleekest, most durable bag for carrying their things while ferrying children from place to place. It costs between $150 and $170, per its product listing on Dick's Sporting Goods. The bag, boxy with heavy-duty handles, is huge — 18.1 inches in length, 9.8 inches in width, and 15.2 inches in height. Yeti's website said the bag's carry handles can manage up to 300 pounds of weight. A Friday analyst note from Jefferies on July 18 said the tote has gone viral, with search trends for "YETI Camino 35 Carryall Tote Bag" skyrocketing by 1,100% in the past month. Searches for "YETI bag" have increased by 200%, the note said. Representatives for Yeti did not respond to a request for comment from Business Insider. Perfect bag for a day of bringing kids around Melissa Navarette, a California-based content creator and makeup artist, said she spotted the Yeti Camino 35 last year while scrolling on TikTok for the perfect mom bag. She told Business Insider she needed a bag to bring supplies from her family's house onto their boat for a ride around the lake. She now has two Yeti Camino 35s — one in bright pink and another in jet black. And she's customized them with bag charms, beaded chains, bows, and even a pink Labubu plushie. "The bag has collapsible pockets on the inside, perfect for all of us moms carrying our large Stanley cups around," she said. "I absolutely think it's worth the price." Angelica Torres, a Miami-based content creator and first-grade teacher, said she was already a Yeti fan. The company, founded in 2006 by brothers Roy and Ryan Seiders, is also known for its cooler bags, water bottles, and travel bags. "I bought it to use as my teacher bag for the upcoming school year. I needed something that could keep up with my daily routine, carry all my materials, and still look sleek," Torres said. Erin Gunther, a South Carolina-based content creator who heads a video production company, said she bought her Yeti bag in June while browsing Dick's Sporting Goods for an Owala water bottle. She bought it to carry her family's items to the beach, pool, and boat. She said, "I would seriously buy it 100 times over. It's so versatile, and I think it's going to look brand new for years." The content creators compared it to the Bogg Bag, another mom bag that's been popular on TikTok. The Bogg Bag, which retails on Dick's Sporting Goods' website for $90 before discounts, is a large, flexible plastic bag with holes in the sides. It looks like a bag version of Crocs. "The Yeti bag is much more comfortable to carry versus the Bogg Bag. It's also much cuter in my opinion," said Navarrete. Gunther, too, said she preferred the Yeti Camino's straps over the Bogg Bag's, saying the latter's straps were uncomfortable to carry. Torres said she used a mix of canvas totes and nylon bags for work before switching to the Yeti, and they wore out quickly. "The Camino is a major upgrade; it stands upright, doesn't collapse, and handles wear and tear much better," Torres said. The bag is on Jefferies analysts' radar Jefferies analysts said in a Friday note that the bag has gone viral, and it's boosting Yeti's growth. "Yeti's product innovation is gaining traction, with bags quickly becoming a key growth pillar for the company," Jefferies analysts said in the note, adding that they view the category as a "major contributor to future growth." Jefferies analysts mentioned the Yeti bag in a Monday note, saying its momentum boosted their confidence in Yeti Holdings' stock. "We'd be aggressive buyers at current levels," the note said. The company's stock price is up more than 28% in the past month but is flat compared to a year before.

When James Develin retired from the NFL in 2020 after seven seasons (and three Super Bowl wins) with the New England Patriots, it wasn't long before he started looking for the next big challenge. To stay in elite athlete shape after retirement, Develin knew he needed some structure to replace the typical training cycle of the NFL and giving him something to work toward. That meant a marathon and, most recently, a Navy SEAL-style open water swim — grueling events to inspire his multiple workouts a day. "I didn't have a season to start preparing for, so it was a little bit harder to put myself through two-a-days and three-a-days," Develin told Business Insider. As a 37-year-old father of four, Develin is conscious about retaining his strength in a sustainable way. He shared his daily routine with Business Insider — a regimen of running, swimming, and lifting, along with a high-protein diet worthy of his NFL days. From NFL training to Navy SEAL swims Less than a year after retiring from pro football, Develin took on distance running, completing his first Boston Marathon in 2021. In 2023, Develin met an even more ambitious match for his athletic aspirations when his father-in-law signed up for the Navy SEAL Foundation NYC SEAL Swim. The annual fundraiser is held honor of veterans and lives lost in the September 11, 2001 attacks. "I can run, I can lift, I can do all that stuff, but swimming was not my forte and it still isn't. It's been fun to push my own personal limits," he said. The event combines strenuous open water swimming through the turbulent waters of the Hudson with multiple rounds of push-ups and pull-ups, scenic views of the Statue of Liberty, and a race to the finish at the World Trade Center. The SEAL Swim requires grit, endurance, and discipline to complete. Develin decided to join in, despite limited swimming experience and only a month to prepare. "It's such a great patriotic event, but it's also a great test of one's physical prowess, so it checks a lot of boxes for me," Develin said. There's no secret to training for the SEAL swim besides hours and hours of work in the water, according to Develin. "I just started swimming as much as I could every single day. Through the soreness, through the rain days, the day I don't want to do it," he said. Develin, who lives on the Jersey Shore with his wife and four kids, practices in a pool as well as the nearby bay to get experience managing the unpredictability of open water. Develin works out daily for around two or three hours a day, split between shorter sessions of cardio, swimming, and weightlifting to allow him to spend time with his family, too. "I need to sweat before I can really get on with the rest of my day," he said. "I don't really feel like a day was productive unless I get some sort of workout in." Here's a typical day in his routine. Wake up around 5:30 a.m. Hydrate first thing in the morning with a tall glass of water. Supplements: Develin said he goes through phases of trying supplements to find what works, and currently takes amino acids and NAD+ which help with energy and recovery. A morning smoothie provides some protein first thing in the morning. A cardio workout is first on the agenda, typically a long run. After his workout, Develin wakes up his kids and gets them ready for the day before sitting down to breakfast of high-protein staples such as eggs. For a midday workout Develin hits the gym to lift weights for 45 minutes, sometime between 11 am and 2 p.m. Lunch is often a casual, on-the-go option like sandwiches. Often Develin fits in an evening workout to practice swimming, if he can find the time For dinner, Develin gets to sit down and "live a little" since his wife is Italian and loves to cook. The evening meal is often pasta with homemade sauce and more protein (like chicken or beef). Develin is in bed by 10:30 p.m. most nights to get a solid s even hours of sleep. In total, he aims to eat more than 200 grams of protein daily, about a gram of protein per pound of body weight, to help maintain muscle and strength. In the NFL, Develin's job was to absorb and deliver tremendous amounts of force as a fullback. "You have to go out there and be ready for impact constantly," he said. He's kept the same mindset of pushing himself ever since, aiming to stave off aging with constant movement and new challenges, even when his body is a little slower to bounce back than it used to be. "I recover eventually. It just might take a little bit longer now than it did when I was 30, but I just keep grinding," Develin said. "It's good for your endurance, it's good for your mental fortitude, and that's what works for me."
